Chrome extension — no file needed

On a computer: install the extension, open your followers and following lists on instagram.com and scroll to the bottom. It notes the names as they pass — you scroll, it never does — and your results appear in the toolbar.

How to get your file — about 5 minutes

Open Instagram and go to Accounts Centre

Profile → menu (☰) → Accounts Centre → Your information and permissions → Export your information.

Instagram sometimes labels this Download your information — either wording is the right one.

Start the export

Tap the blue Create export button, pick your account if asked, then choose Export to device (not "external service").

Change three settings — this bit matters

Instagram's defaults will give you a huge file and the wrong answer. On the settings screen, change all three:

Customise information → turn everything off except Followers and following. Left as "All available information" you'll be waiting hours for a file full of your photos and messages.
Date range → All time. It defaults to "Last year", which silently leaves out everyone who followed you before that.
Format → JSON. It defaults to HTML, which works here too, but JSON is the sure thing.

Tap Start export, then download it

Instagram notifies you when it's ready — for just followers & following it's usually minutes. Download the ZIP and drop it on this page. Done.

You get four days to download it before the link expires.

This tool never connects to Instagram and never uploads anything. Close the tab and every trace is gone.
